Dealing with your own prejudice

Everyone has judgmental, even prejudicial, thoughts. Try to recognise these as just thoughts, you don’t need to believe them and you don’t need to act on them.

While our thinking colors all our experience, more often than not our thoughts tend to be less than completely accurate. Usually they are merely uninformed private opinions, reactions and prejudices based on limited knowledge and influenced primarily by our past conditioning. All the same, when not recognized as such and named, our thinking can prevent us from seeing clearly in the present moment. We get caught up in thinking we know what we are seeing and feeling, and in projecting our judgments out onto everything we see off a hairline trigger. Just being familiar with this deeply entrenched pattern and watching it as it happens can lead to greater non-judgmental receptivity and acceptance.

No one is a success

It’s normal for your mind to judge, to declare you a failure or a success. The truth is that you’re neither. Sometimes you fail and sometimes you succeed. Who you are doesn’t change.

‘It is impossible to be a barrister without imagining oneself a judge, and Ducane’s imagination had often taken this flight. However, and this was another reason for Ducane’s ultimate disgust with life in the courts, the whole situation of ‘judging’ was abhorrent to him. He had watched his judges closely, and had come to the conclusion that no human being is worthy to be a judge. In theory, the judge represents simply the majesty and impartiality of the law whose instrument he is. In practice, because of the imprecision of law and the imperfection of man, the judge enjoys a considerable area of quite personal power which he may or may not exercise wisely. Ducane’s rational mind knew that there had to be law courts and that English law was on the whole good law and English judges good judges. But he detested that confrontation between the prisoner in the dock and the judge, dressed so like a king or a pope, seated up above him. His irrational heart, perceptive of the pride of judges, sickened and said it should not be thus; and said it the more passionately since there was that in Ducane which wanted to be a judge.

Ducane knew, and knew it in a half-guilty, half-annoyed way as if he had been eavesdropping, that there were moments when he had said to himself, ‘I alone of all these people am good enough, am humble enough, to be a judge’. Ducane was capable of picturing himself as not only aspiring to be, but as actually being, the just man and the just judge. He did not rightly know what to do with these visions. Sometimes he took them, now that he had removed himself from the possibility of actually becoming a real judge, for a sort of harmless idealism.

Most of us are far too quick to judge others: to label them as ‘quitters’, ‘losers’ or ‘failures’. If we want to let go of judging ourselves harshly, we also need to do the same for others. The more we point the finger at our fellow human beings, and write them off as weak or inferior, the more we entrench the habit of harsh judgemental thinking. And sooner or later, our minds will turn those judgements back on ourselves.

Life is easier when we recognize there are no such people as ‘quitters’, ‘losers’ or ‘failures’. There are just human beings, who – much like you and me – sometimes quit, sometimes lose and sometimes fail. Likewise, there are no such people as ‘winners’, ‘champions’ and ‘successes’. Rather there are human beings who, just like you and me, sometimes win or are very successful in certain areas of their lives.

Follow your values

It’s difficult to live the life you want to live when your thoughts tell you to go in another direction. Be brave and let your values guide you. You don’t have to follow your mind.

It’s easy to risk her life, and even easier to get herself killed. What takes real courage is choosing to live, choosing to save herself at all costs. Which means looking into her darkness and pain, and figuring out how she got there, and how she can get out.

If we remember that the point of the therapy is to help clients get unstuck (in other words, to have psychological flexibility), then it follows that a client who learns she can make value-based behavioral choices despite the presence or potential appearance of aversive private events—who, in short, can choose to live life in the way she wants to be living—has received what ACT has to offer. Such a person may not fully grasp why she is not her thoughts so much as that her thoughts (and feelings and bodily sensations) are not in charge. She may have come to learn that she can hold uncomfortable thoughts, feelings, and bodily sensations without needing to avoid or control them. These discoveries in turn free her up to make choices based on something besides the thoughts or feelings of the moment (or the past or perceived future). All good.

When the mind is stuck on replay

The mind often replays old arguments, bringing the same feelings of anger and resentment back. Instead, we should try to recall the feelings from before these disagreements.

There was, I believed, no original thought left to have about my various confrontations, but still they turned over and over in my mind, certain phrases bubbling back up, certain moments replaying in a loop. I formulated snappy and witty rebuttals, unanswerable comebacks; I scripted and rehearsed future encounters. And this ceaseless, futile mental activity disgusted me even as I felt myself unable to stop indulging in it.

Naturally when something reminds you of pain from your past, painful thoughts and feelings are likely to show up. You can’t stop that from happening. That’s the way your brain is hardwired. But if you clutch those thoughts and feelings and refuse to let go, you turn them into a mass of seething resentment. This does not allow healing; instead it opens your wounds and pours in salt. The word “resentment” comes from the French resentir, which means “to feel again.”

When you hold on to resentment, you will relive the pain, again and again and again. In Buddhism, there’s a saying: resentment is like holding a red hot coal in order to throw it at someone else. When you hold on to hurts from the past, you cultivate feelings of anger, resentment, and revenge. These feelings hurt you, not the person who wronged you. It’s like cutting yourself with a knife and hoping that the other person bleeds.

Unpleasant thoughts can fill your head like a radio station that only broadcasts bad news. Let those thoughts disappear into the background like you’ve turned the radio down low.

In Philadelphia, publishing magnate Walter Annenberg has donated fifty thousand dollars to the Catholic Archdiocese to help defray costs of the controversial platform from which Pope John Paul the Second is scheduled to celebrate Mass on October the third.’

Our mind is a bit like a radio, constantly playing in the background. Most of the time it’s the Radio Doom and Gloom Show, broadcasting negative stories twenty-four hours every day. It reminds us of bad things from the past (You really screwed up there!), it warns us of bad things to come in the future (You’re going to fail again!), and it gives us regular updates on everything that’s wrong with us (Your life’s a mess!). Once in a while it broadcasts something useful or cheerful, but not too often. So if we’re constantly tuned in to this radio, listening to it intently and, worse, believing everything we hear, then we have a sure-fire recipe for stress and misery.

Unfortunately, there’s no way to switch off this radio. Even Zen masters are unable to achieve such a feat. Sometimes the radio will stop of its own accord for a few seconds (or even—very rarely—for a few minutes). But we just don’t have the power to make it stop (unless we short-circuit it with drugs, alcohol, or brain surgery). In fact, generally speaking, the more we try to make this radio stop, the louder it plays.

But there is an alternative approach. Have you ever had a radio playing in the background, but you were so intent on what you were doing that you didn’t really listen to it? You could hear the radio playing, but you weren’t paying attention to it. In practicing defusion skills, we are ultimately aiming to do precisely that with our thoughts. Once we know that thoughts are just bits of language, we can treat them like background noise—we can let them come and go without focusing on them and without being bothered by them.’

Remain in the moment

We are all capable of living in Walter Mitty type worlds, of placing too much importance on what is going on in the mind rather than taking time to experience what is really happening in this moment.

The premise that we live in a constructed “virtual world” of our own making is of fundamental importance in mindfulness based stress reduction. Formal mindfulness techniques (body scan, sitting meditation, Hatha Yoga) are contextualized by statements such “everyone’s experience will be different and unique,” and a de-emphasis on generic goals such as relaxation or insight. Instead, the importance of “just noticing” events in the moment-by-moment flow of experience is emphasized, without trying to make anything in particular happen. Non-judgmental awareness is at the core of mindfulness practice, emphasizing clarity of perception and freedom from cognitive preconceptions.’

Getting along with your inner critic

The mind can be a writer’s harshest critic, and it never seems to shut up. But you don’t need to pay attention to what it says. Just accept that it’s there and keep writing.

‘I’d start writing without reining myself in. It was almost just typing, just making my fingers move. And the writing would be terrible. I’d write a lead paragraph that was a whole page, and the critics would be sitting on my shoulders, commenting like cartoon characters. They’d be pretending to snore, or rolling their eyes at my overwrought descriptions, no matter how hard I tried to tone those descriptions down.
But I would eventually let myself trust the process—sort of, more or less. I’d write a first draft that was maybe twice as long as it should be. The whole thing would be so long and incoherent and hideous that for the rest of the day I’d obsess about getting creamed by a car before I could write a decent second draft.

The next day, though, I’d sit down, go through it all with a colored pen, take out everything I possibly could, find a new lead somewhere on the second page, figure out a kicky place to end it, and then write a second draft. It always turned out fine, sometimes even funny and weird and helpful. I’d go over it one more time and mail it in.

Then, a month later, when it was time for another review, the whole process would start again, complete with the fears that people would find my first draft before I could rewrite it.’

One woman announced that she was just beginning to write her annual end of-the-year letter to friends and family in February. She felt obliged to write a little personal note on each copy of the letter, which she anticipated would take another month. While examining procrastination she realized that she was delaying because once the letters were mailed, she might find that they were not perfect. This is an example of how the Inner Critic gets us coming and going. If she does mail the letters and they are not perfect, the Inner Critic will beat her up. If she delays in an attempt to make them perfect, and thus mails the letters late, or never, the Inner Critic will still be upset. There is no winning in the land of the Inner Critic. Its only job is to criticize, and it does this job well.’

Observe your river of thoughts

Take time to observe your thoughts, to listen to them and watch them as they pass by. Try not to get caught up in them, or let them pull you away into their stream.

He began to pay careful attention to his thoughts and ideas, and to admire them. For example, it occurred to him that if he were to die, the world in which he had been living would cease to exist. At first, this thought just flashed through his mind, but aware now of his inner originality, he did not let the thought escape as so many other ideas had done earlier. He grasped it, observed it, examined it from all sides.

He was walking along the river; now and again he would close his eyes and ask himself whether the river existed even when his eyes were closed. Of course, every time he opened his eyes the river continued to flow before him, but the remarkable thing was that this in no way proved it was there when Jaromil was not looking at it. This seemed extremely interesting to him, he spent the better part of a day on this experiment and then told Maman all about it.’

‘As you observe thoughts or feelings, you’re separate from them in a sense, because you’re watching them. It’s like sitting on a riverbank as the water rushes by rather than being in the river itself. As you watch the water (emotion or thought) pass by, you may sometimes feel like you’ve been sucked into the river and washed downstream. But you’re not the river itself. You can simply step back out of the river again. De-centring is an important aspect of mindfulness.’

Label your thoughts as they drift by

It’s normal that your minds drifts off from time to time. If it does, it can help to recognise the thought and even give it a name as you return to the present moment.

Moody returned to the present with a jolt, and saw that Thomas Balfour was still looking at him, with an expression of intrigued expectation upon his face.

‘I beg your pardon,’ Moody said, in confusion. ‘I believe I must have drifted off into my own thoughts—for a moment—’

‘What were you thinking of?’ said Balfour.

What had he been thinking of? Only the cravat, the silver hand, that name, gasped out of the darkness. The scene was like a small world, Moody thought, possessed of its own dimensions. Any amount of ordinary time could pass, when his mind was straying there. There was this large world of rolling time and shifting spaces, and that small, stilled world of horror and unease; they fit inside each other, a sphere within a sphere. How strange, that Balfour had been watching him; that real time had been passing—revolving around him, all the while—

‘I wasn’t thinking of anything in particular,’ he said. ‘I have endured a difficult journey, that is all, and I am very tired.’

‘Inevitably, there will be times when you get caught up in your thoughts. You may start daydreaming, or you may get trapped in your psychological pain. You may think about what you had for breakfast, what time the kids are due home from school, what movie you want to watch that night, or an ex-girlfriend you haven’t seen in years. As you know, your mind is extremely adept at creating thought. It’s likely you’ll find when you sit quietly that it seems as if your mind’s already natural talents have been amplified. You may have millions of thoughts flowing through your mind, and it’s likely you’ll get caught in them from time to time.

When this happens, simply notice that it has happened, and try to bring yourself back to the present moment and your observing self. Note that you have been in a thought and then return to the here and now.

One technique that is particularly effective to use while sitting is to label your thoughts. As you watch your thoughts pass before your mind’s eye, you may say, “I am having the thought that I had eggs for breakfast,” or, “I am having the feeling that I am sad.” It is also useful to note when you have drifted off, and even the thought that you have drifted off with: “I have been daydreaming about my ex-girlfriend. I am having the thought that I have been daydreaming.”

This can be particularly effective while you sit, because it is brief but still allows you to notice your thoughts, feelings, and bodily sensations as they come and go.’
